How Much Vitamin D Should I Actually Take?

Open a supplement forum and you’ll find the same argument on repeat. One person swears by 2,000 IU a day. Another takes 5,000. Someone else runs 10,000, or a 50,000 IU capsule once a week. A few quote a doctor who called their level deficient at a number another doctor called fine.
This isn’t people being careless. The guidance genuinely isn’t unanimous, and the reason is that different bodies set out to answer different questions. “How much prevents deficiency?” and “How much produces an optimal level?” are not the same question, and the official numbers target the first one. Once you start asking the second, you leave the area where there’s clean consensus and enter the area where reasonable experts disagree.
The result is decision paralysis. You hold a bottle of 5,000 IU softgels and have no way to know if that’s maintenance, overkill, or not enough. The fix isn’t to pick a single number. It’s to understand what the numbers mean and what your own starting point is.
The official numbers, and where they come from
The reference dose in the United States is the Recommended Dietary Allowance (RDA) set by the National Academies (formerly the Institute of Medicine):
- 600 IU/day for adults 19–70
- 800 IU/day for adults 71 and older
- 400 IU/day for infants under one year
These are intake targets from all sources (food, sun, and supplements combined), and they’re set at the level that keeps blood 25(OH)D above 20 ng/mL in nearly everyone. They are deficiency-prevention numbers.
There’s also a ceiling: the Tolerable Upper Intake Level (UL) is 4,000 IU/day for adults. The UL isn’t a target to aim for. It’s the highest daily intake unlikely to cause harm for almost anyone, and long-term intake above it without medical supervision is where risk starts to climb.
What shifted recently is the expert-society guidance. The Endocrine Society’s older position favored higher “optimal” dosing. In 2024 they published an updated guideline that stepped back substantially.

The shift matters. The 2024 update came after large trials, most notably VITAL, found that giving healthy adults high doses of vitamin D did not meaningfully reduce cancer, heart disease, or fractures. The older “more is better” assumption didn’t hold up when it was actually tested.
Why the recommendations disagree
The disagreement isn’t an error. It’s two different goals using the same vocabulary.
The RDA asks: what intake keeps essentially everyone out of deficiency? It’s a floor. The “optimal level” camp asks: what intake produces the 25(OH)D level associated with the best outcomes? That’s a ceiling-chasing exercise, and the evidence linking higher levels to better health is weaker than it looked a decade ago.
The practical fallout: if you read “600 IU” you might think it’s far too low, because you’ve also read that 30 or 50 ng/mL is “optimal” and 600 IU won’t reliably get everyone there. If you read the 2024 guideline, you’d conclude 600 IU is the right place for most healthy adults to sit, and that routine high-dose supplementation isn’t supported. The jump from maintenance to deficiency correction is the one that gets people in trouble. How to personalize your dose
Four variables move your number more than most people realize.
Your baseline blood level. This is the single most important input. A 25(OH)D test tells you whether you’re starting from deficient, adequate, or already high, and that dictates whether you need correction, maintenance, or nothing. Guessing is the expensive mistake here.
Your body weight. Vitamin D is fat-soluble, so it gets tucked away in adipose tissue. At a given dose, people with higher body fat tend to end up with lower circulating levels, which is why obesity is a recognized risk factor for deficiency. Age sits behind all of these. Skin synthesis gets less efficient as you get older, which is why the RDA steps up to 800 IU at 71.
Sun vs supplement: counting what you already make
A common mistake is treating the supplement as your only source. It isn’t. Sun and food count too, and the RDA is a combined intake target.
In summer, 15 minutes of midday sun with arms and legs bare at a UV index of 7 can produce anywhere from a few hundred to a couple thousand IU in fair to medium skin, potentially more than your daily pill. The flip side is real too. In winter at higher latitudes, your skin contribution essentially shuts down, and the supplement carries the whole load. Vitamin D toxicity is rare, but it’s real, and it almost always comes from supplements. Sustained intake well above the 4,000 IU upper limit, typically above 10,000 IU a day over weeks or months, can drive hypercalcemia, where blood calcium rises. The symptoms are nonspecific at first: nausea, weakness, frequent urination, and they progress to kidney stress and, in severe cases, cardiac problems.
The risk isn’t theoretical. It’s the reason the upper limit exists and the reason the 2024 guideline is cautious.
